Take your 1RM and find 90% use that number to then get the below %
Front squat 1×5@65% & @75%, 1xME@85% 20min

Bent over row 5×5 ahap

WOD
AMRAP 12 min
Row 500m
10 C2B Pull up
10 Ring row/ 2 rope climb

Core: 4:00 arch rock 20:10
